Nutrition for training performance: the fundamentals that actually move the needle
You do not need a meal plan or supplements to eat well for training. You need to get a few fundamentals right, consistently. Here is what they are.

Nutrition for training performance is an area where complexity accumulates faster than benefit. Meal timing windows, supplement stacks, food combining rules, metabolic typing, each layer adds cognitive overhead without meaningfully improving results for most recreational athletes.

The fundamentals that actually determine training performance are straightforward. Getting them right consistently produces 90% of available results. Everything beyond that is optimisation at the margins.

Energy: the non-negotiable foundation

Training performance is fundamentally an energy problem. You need sufficient fuel to train at an intensity that creates a meaningful stimulus. Without enough total energy, training quality drops, recovery is impaired, and the adaptation you are trying to drive is limited.

Signs that total calorie intake is limiting your training:

  • Persistent fatigue across sessions — not the normal tiredness of hard training, but a flat, heavy feeling that does not improve with rest days.
  • Progressive performance decline despite consistent training — getting weaker over weeks, not stronger, with no change in programme.
  • Slow recovery from sessions — soreness that persists longer than normal, or a feeling that you never quite feel ready for the next session.
  • Mood and concentration — chronic undereating impairs cognitive function and mood, which affects training motivation and focus.

For recreational athletes focused on muscle building or strength, eating slightly above maintenance is the appropriate energy target. For those focused on fat loss, a modest deficit (three to five hundred calories below maintenance) that preserves training performance is the goal.

Carbohydrates: the primary training fuel

Carbohydrates provide glucose, which is the primary fuel for moderate to high-intensity training. Muscle glycogen, stored glucose in muscle tissue, is the limiting substrate for most strength and hypertrophy-focused sessions.

Common misinformation: that carbohydrates are not necessary for strength training. Resistance training of moderate to high intensity is glycolytic, it uses glycogen as a primary fuel source. Low carbohydrate availability reduces training intensity, volume, and recovery speed.

A practical target: carbohydrates should make up 40-60% of total calories for most athletes in moderate training phases. Higher for endurance athletes. Slightly lower for athletes in calorie-restricted phases, where fat intake supports satiety.

The best sources: rice, oats, bread, pasta, potatoes, fruit. Whole food sources are preferable for satiety and micronutrient content, but the carbohydrate itself is what fuels training.

Protein: the recovery and adaptation material

Covered in more detail in the protein article, but the summary relevant here: 1.6 to 2.2 grams per kilogram of bodyweight per day, distributed across three to four meals, is sufficient for most training athletes. Getting to this target through whole food sources is preferable but not mandatory.

Protein is not primarily a training fuel, it is a building material. Its role is in repair and adaptation, not in powering the session.

Fat: the underrated macronutrient

Dietary fat is essential for hormone production, including testosterone and estrogen, both anabolic hormones relevant to training adaptation. Fat also provides fat-soluble vitamins (A, D, E, K) and essential fatty acids that the body cannot synthesise.

A minimum of 20-30% of total calories from fat is appropriate for most athletes. Very low fat diets (below 15% of total calories) are associated with hormonal disruption in both male and female athletes.

Sources: olive oil, nuts, avocado, fatty fish, eggs, full-fat dairy. These also contribute meaningfully to micronutrient intake.

Hydration: performance degradation starts early

Even mild dehydration, as little as 2% of bodyweight, measurably reduces strength output and cognitive performance. Most people arrive at training sessions in a mildly dehydrated state and do not notice because the effect is gradual.

A practical hydration approach: drink water consistently through the day rather than trying to hydrate acutely before training. Two to three litres of total fluid per day is appropriate for most adults in moderate conditions, increasing with training volume and heat.

Urine colour is the most accessible hydration marker: pale yellow indicates adequate hydration. Dark yellow indicates dehydration. Clear indicates overhydration, which is also counterproductive.

Putting it together: a simple daily framework

Rather than tracking every meal, most athletes benefit from a structure:

  • Eat three to four meals per day — each containing a protein source, a carbohydrate source, and vegetables. This naturally produces a reasonable macro distribution and appropriate total energy for most activity levels.
  • Include protein in every meal — aim for thirty to forty grams per meal to hit daily targets without requiring large single servings.
  • Eat more on training days, slightly less on rest days — this is not mandatory, but it naturally aligns energy intake with energy demand.
  • Do not fear any food group — the most harmful nutrition decision is the one that creates an unsustainable relationship with eating. Long-term consistency in reasonable nutrition outperforms short-term perfectionism.
